5K advice to increase speed


I'm training for the Marine Corps Marathon 10K Oct 28th in DC. I've done a few 5K's but never a 10. Any suggestions? I've heard that to increase my speed it's good to incorporate short bursts in my training runs.

Have you ever heard of that funny Swedish word Fartlek? Well before you start giggling like I usually do, take a look at the information I presented in the Endurance Sports Blog:

The Fartlek method is an age old running method that has been helping athletes progress for the past 50 years. Fartlek is a Swedish term for "speed play", and is a training method consisting of a series of sprints within your normal length run. These sprints are short bursts, usually 30 seconds in duration that occur as little as five times within a beginner's 45 minute workout.

First, focus on a stationary object in the distance, like a tree or telephone pole, and then increasing your pace to somewhere about 70% to 90% of your maximum speed until you reach that landmark. At this point, you should return to your original pace as your heart rate and lactic acid levels restore themselves and recover for the next sprint. After about 5 to 8 minutes, you should be ready to begin your second burst. Once you begin to become stronger and fit, you can add up to an additional 5 sprint intervals to your workout.

This technique has proven to be very useful for a wide variety of strength and endurance athletes. By listening to your body, you decide how far, how fast and how long you will increase your intensity all the while continuing within the parameters of your normal workout routine.

Since you are move up in distance (you're going from 5K to 10K), you should focus more on building stamina/endurance rather than speed. If you want to work on your speed you can do fartleks or try running 4-6x 100 meter strides at the end of a long run. Track workouts are also good; maybe something like 4-6x 800 meters or 3-5x 1 mile.

One type of workout you might try is a 8-10 mile long run at a medium pace followed immediately by 3 miles or 5k at the fastest pace possible for a total long run of 11-13 miles. This will help your body become faster and more efficient by teaching it how to go hard and utilize fast twich muscle fibers when your already tired. I'd recommend this workout on a week when your not doing track work.

I usually run about 10 minutes at about 70% of the pace I plan to use during the run as close to before the run as possible. That way, at the starting line, my heart rate is accelerated. I had my best 10k time when I did that.
