I want to send kudos to tinman. The workouts he sent my way have made me very strong. Saturday, June 23 I set a PR in a 5-mile road race. The time was 34:17. Using that 5-mile time, McMillan predicts a 20:41 5K. I am much better at 5K distances then other distances. I think I have a very good chance of a sub 20 minute 5K this summer.

I?ve been meaning to post for a while now, but I was waiting until I got closer to the 20-minute mark. Here is a little background. I ran track in high school and my freshman year of college (D III), and competed in sprinting events (100 m PR 11.15, 200 M PR 23.00, 400 PR 52.05). After a 12-year layoff I started running again about 1 year ago. This past February I competed in a 5k and posted a 23:32. In April I posted a 22:22. Also in April is when I found Coolrunning, and in particular, this thread. So... what did incorporating the coaching (Tinman, Tchuck, et al) that I read on this thread do for me in a little under 3 months. Well Sunday morning I posted a 19:53! It was a perfect morning to run fast, cloudy and about 60 degrees at race time. I?m still not comfortable with my pacing for this distance, I went out a little fast, the first mile was 6:05. I felt good so I just tried to hang on. I wasn?t able to get any other splits because they didn?t mark the other miles. The course was 2 loops around a lake with 1 short (150m) steep incline and a corresponding decline, otherwise fairly flat. I tried to keep pace with a runner that I knew could beat 20 minutes. I was right with him until the second time up that incline, where he started to pull away. I picked it up on the downhill and tried to keep my focus on the runners in front of me and not on the burning in my legs. Coming down the home stretch, when I could see the finish, I glanced at my watch and had 20 seconds to get there before 20 min. I kicked as hard as I could and covered the distance in 13. I couldn?t believe it when I crossed the line and I heard the timer say 19:53. Sure enough I looked at my watch, which confirmed it. I finished 13th overall, and 2nd in my age group (30-39).

My training the past 3 months has been fairly consistent. I?ve been getting out for about 1 hour 5-6 days per week. Most days I run EZ, 1 day I will run either a four mile tempo or a 40 minute fartlek 60 seconds on 60 seconds off. On Saturdays 1 run 2 miles to the local track and do 5x 1000m CV intervals (Tinman, thank you,these are awesome) with about 1 ½ min rest. Then I run home. If I am feeling good I will throw in another fartlek or tempo on one of the easy days (this hasn?t happened very much until recently). I live in very hilly area so every run that I do, EZ or otherwise, incorporates several good hills. I mostly run by time and by ?feel?, so I don?t know exactly what pace, or distance, I am running most of the time, just a relative level of exertion on my part. I do have a 4-mile loop marked out and that is where I will do tempo runs. The EZ runs are a combination of off-road trail, and road running. The week leading up to this race I cut down significantly, mostly due to family things (apparently my wife and kid like spending time with me). I didn?t run Sunday 6/17 or Monday 6/18, Tuesday 6/19 was a 30 min fartlek, Wednesday 6/20 was 40 min EZ, Thursday 6/21 was 35 min fartlek, Friday 6/22 was 30 min EZ, and a big ol? zero on Saturday 6/23 (I really wanted to run, but it was 11 pm before I was able to get out and at that point I thought a good night?s sleep would be more beneficial).

I'm a 50-year-old now running around 17-50 on about 30 miles a week (which would include a couple of hard sessions). I couldn't get near 13 miles in sub 7:30. I would think with any kind of regular rep running (say 6 x 1000 in about 3:50 with about 3min recovery), 19-40 would come pretty easily.

Wow. I cannot find the 2007 sub 20 five k board so I will post here.

I am looking to break 20 in 2008. My best time in 2007 was 20:17.

I just want to make sure I can post to this board and try to get used to it.

That's quite a discrepancy, 17:50 5K but not 7:30 pace for 13. I would think your 5K time would get down if you got a bit more of a mileage base. Come join us at the 50+ thread on Boomers and Beyond. We've lost a bunch of folks who have gone elsewhere, but we've retained some good folks.

I used to be MaineRunner2001. I also hope to break 20 in 2008. My best 2007 5k's were 20:15 (August), 20:29 (July), and 20:24 (April.) I consistently ran between 30 and 35 miles per week in 2007. My plan for 2008 is consistently run between 35 and 40 miles per week.

I will participate in the "2008 sub 20 minute 5K."

I have a race on January 1st and I hope to run under 20:00. I have increased my mileage over the past few weeks with long runs of 8-10 miles and interval workouts. Below is my schedule for the last 2 weeks. How does this schedule compare to those of you who are under 20:00 or close? I ran a 5k 4 weeks ago in 21:19. I am now about 10lbs lighter at 203 lbs.

Week Ending December 22, 2007

Sunday: 5.5 Miles Treadmill 1.0 Incline 9:18 Pace.
Monday: 9.5 Miles Treadmill 1.0 Incline 8:34 Pace.
Tuesday: 4.5 Miles Treadmill 1.0 Incline 8:34 Pace.
Wednesday: 8.25 Miles Road Course / 8:19 pace on a windy day and hilly course. Last mile was 7:42. Legs felt heavy and tight today.
*Thursday: *4.5 Miles Treadmill 1.0 Incline 8:44 Pace.
*Friday: *5 Miles Treadmill 1.0 Incline 7:30 Pace.
Saturday: 5 Mile Interval workout / 3 x 1 Mile / splits were 6:27, 6:25, 6:22 with a 1/4 mile jog between. Felt really good. Will try 4 next time.

Week Ending December 29, 2007

Sunday: 4.5 Miles Treadmill 1.0 Incline 8:34 Pace. Legs felt really good today.
Monday: 10.25 Miles Treadmill 1.0 Incline 8:29 Pace. Started the run feeling low on energy and lazy but kept running. Felt good after a few miles and kept going.
Tuesday: 3.25 Miles Treadmill 1.0 Incline 8:34 Pace.
Wednesday: 8.25 Miles Road Course / 8:07 pace
*Thursday: *5 Miles Treadmill 1.0 Incline 8:34 Pace.
Friday: 7 Miles Interval workout / 7 x 1/2 Mile / splits were 3:01, 3:00, 3:01, 3:00, 3:03, 3:00, 3:01 with a 1/4 mile jog between. Felt really good. Will try 8 next time.

I think I have figured out how to post on this new site. It has been a struggle with the CR transition.

Anyway, my speed is a bit faster than yours (PR 19:17) or was, but right now you could take me as I am recovering from upper hamstring tendonitis (6 months). Anyway, your plan is smart. I am very confident you will break 20 min. with the weight loss alone. Your plan is good and you are running most of your days comfortable and hitting it hard on your one day. Stick with it if you have some races in upcoming month or so. If not, you can cut intensity on the one fast day as those work outs help you peak over a 6-8 week period. In offseason you can modify them to Critical Velocity reps (generally, 10K pace-I am on different computer so don't have link but you can do a search or I can give you link in day or two) with a bit less volume and a bit more rest between sets and the other week tempo work.

My only suggestion is that you on your 40 miles per week you could add a bit of intensity to your long run day, giving you two "work outs" in a week. Also, do quick striders at end of long run day. This is what I have done in the past with Tinman's assistance (great results on my 25 miles per week). Within long run you could:

Finish last 2-3 miles progressively faster if feeling good

Get 4 miles in within long run at a pace around 7:15-7:30 pace. Could be every other mile. 4 miles continuous. 2 miles toward beginning, 2 miles toward end etc.

After 2 mile warm up, run your long run at 7:45 - 8:00 pace. Stronger pace but not killer that is very effective.

3-4 X 1K at critical velocity pace within long run

This would give you two quality work outs per week. These two days should also be your highest mileage days. The rest of your days are run easy like you have been. Think about your goals. Maybe now is to break 20 min. Then late spring maybe it is a different goal. Just be careful not to keep hammering those intervals year round. Do in phases when you want to peak.
